Here is something I wish someone had told me earlier: protein does not care about your feelings. It is a structural nutrient with a job to do, and after fifty, that job becomes harder for your body to complete without help. The science is clear and unambiguous: your muscles need more protein per meal to grow and maintain themselves than they did when you were thirty. This is not opinion. It is biology. And if you are not paying attention to how much protein you eat, when you eat it, and what kind you choose, you are making the hard work of staying strong and mobile harder than it needs to be. Let me lay it out plainly.

Why protein needs increase after 50: anabolic resistance

There is a phenomenon called anabolic resistance, and it is the single most important concept in over-50s nutrition that most people have never heard of. Here is what it means in plain language: as you age, your muscles become less responsive to the signal that protein provides. The same amount of protein that triggered a strong muscle-building response at twenty-five triggers a weaker one at fifty-five. Your muscles are still capable of growing and repairing — the machinery is intact — but they require a stronger stimulus to activate that machinery.

This is not a small effect. Research from the University of Texas and the University of Stirling has shown that the "threshold" amount of protein needed to maximally stimulate muscle protein synthesis increases with age. Where a 20g serving of whey protein might be enough for a younger adult, adults over fifty consistently need 30–40g per meal to achieve the same muscle-building response. The amino acid leucine — the primary trigger for muscle protein synthesis — needs to reach a higher concentration in the bloodstream to flip the switch in older muscle.

This is why a breakfast of toast and a cup of tea, or a light lunch of soup and bread, is not just low in protein. It is actively insufficient for maintaining muscle mass in an older adult. The muscle is sitting there waiting for a signal, and a few grams of protein do not deliver it.

The consequences are real. Anabolic resistance contributes directly to sarcopenia — the age-related loss of muscle mass and function. It is not the only factor (physical inactivity and chronic inflammation play roles too), but it is one of the most modifiable. You can change what you eat. You cannot change your age.

The 1.2–1.6g/kg target

The International Society of Sports Nutrition (ISSN), one of the most authoritative bodies in exercise nutrition research, recommends that adults over 50 consume 1.2–1.6 grams of protein per kilogram of body weight per day. For a 75kg person, that is 90–120g of protein per day. For a 90kg person, it is 108–144g.

Compare that with the general UK population recommendation of 0.8g/kg/day — a figure based on preventing deficiency, not on supporting muscle maintenance and growth in active older adults. That general recommendation keeps you out of hospital. It does not keep you strong. The 1.2–1.6g/kg target is what the evidence actually supports for adults who are active and want to maintain or build muscle.

Some researchers, including Professor Stuart Phillips at McMaster University, have argued that the evidence increasingly supports the higher end of that range (1.6g/kg) or even slightly above for adults over 65, particularly those who are physically active. The UK Reference Nutrient Intake (RNI) for adults over 50 is 53g per day, which is widely regarded as too low by sports nutrition researchers. The RNI is a population-level figure designed to prevent deficiency, not to optimise health in active individuals.

For practical purposes, aim for 1.2–1.6g/kg. If you weigh 80kg, that is 96–128g per day. If you are unsure about your exact weight, a rough guide is: eat protein at every meal, aim for 30–40g per meal, and you will generally land in the right range across 3–4 meals.

Meal distribution: 30–40g per meal

How you distribute your protein across the day matters more than most people realise. Muscle protein synthesis is stimulated by each meal that contains adequate protein, but the effect is temporary — it lasts roughly 3–5 hours before returning to baseline. If you eat all your protein in one large evening meal, your muscles get one strong signal during the day and then spend most of the day with minimal stimulus.

A far better approach is to distribute your protein intake across 3–4 meals, each containing 30–40g of protein. This keeps the muscle-building signal active more consistently throughout the day. A 2016 study in the Journal of Nutrition found that adults who distributed protein evenly across meals had greater muscle mass and lower body fat compared to those who consumed most of their protein at dinner, even when total daily protein was the same.

Here is what that looks like in practice:

  • Breakfast: 30–40g protein. This is where most people fall shortest. Options: three eggs with Greek yoghurt, or a protein smoothie with whey and milk, or overnight oats with protein powder stirred in. Skipping protein at breakfast is the single biggest nutritional mistake I see in over-50s who are trying to stay strong.
  • Lunch: 30–40g protein. A chicken breast, a tin of sardines, a portion of lentils with cheese, or a protein-rich salad. Think of your main meal as a protein delivery system that happens to include other good things.
  • Evening meal: 30–40g protein. Fish, red meat, poultry, tofu, or legumes. This is usually the easiest meal to get right because most people naturally build it around a protein source.
  • Optional fourth meal or snack: 20–30g protein. If you are training in the afternoon or evening, or if you are struggling to hit your daily target across three meals, a protein-rich snack closes the gap.

The key insight is that your body cannot store excess protein the way it stores fat or glycogen. What you do not use for muscle repair and synthesis at that meal is largely oxidised for energy or converted to other compounds. More protein at one sitting does not make up for less at another. Consistency across the day is what counts.

The post-workout window: still relevant, but less critical than you think

You have probably heard that you need to consume protein within 30–60 minutes of training or the workout is wasted. The reality is more nuanced. The post-exercise period does represent a window of enhanced muscle protein synthesis — the muscles are more receptive to protein after resistance training. But the window is not 30 minutes. It is closer to 24–48 hours.

A 2013 meta-analysis in the Journal of the International Society of Sports Nutrition found that the overall distribution of protein throughout the day had a larger effect on muscle growth than the precise timing of protein relative to exercise. What matters most is that you consume adequate protein in the hours surrounding your workout — before, after, or both — and that your total daily intake is sufficient.

For practical purposes, if you train in the morning, ensure your breakfast contains 30–40g of protein. If you train in the evening, make your evening meal protein-rich. If you train in the middle of the day and your last meal was four hours ago, have something protein-containing within a couple of hours of finishing. The exact timing matters less than you have been told. The total amount across the day matters more.

That said, after fifty, there is a good case for erring on the side of getting protein soon after training. The anabolic response in older muscle is more blunted to begin with, and providing a timely protein stimulus helps compensate. A whey protein shake immediately after training, followed by a proper meal within an hour or two, is a practical approach that covers both the quick signal and the sustained supply.

Best protein sources

Not all proteins are created equal. What matters is the amino acid profile, the leucine content, and the bioavailability — how efficiently your body can digest and use it.

Complete proteins (contain all essential amino acids in adequate proportions):

  • Eggs: The gold standard. A whole egg contains about 6–7g of protein with excellent leucine content. Three eggs deliver around 20g. Add a protein source and you are at 30–40g.
  • Whey protein: Fast-absorbing, highest leucine content of any common protein, and effective at stimulating muscle protein synthesis. A 30g scoop of whey isolate provides roughly 25–28g of protein.
  • Chicken breast: Approximately 31g of protein per 100g, lean, versatile, and affordable.

  • Greek yoghurt: Around 10–12g per 100g. High in protein, easy to add to breakfast, and contains probiotics.
  • Lean red meat: 25–30g per 100g, rich in iron, B12, and creatine. Two to three servings per week is a sensible pattern.

Incomplete proteins (need combining to provide a complete amino acid profile):

  • Lentils and beans: 9–12g per 100g cooked, combined with grains for a complete profile.
  • Tofu and tempeh: 8–15g per 100g, useful for vegetarians and vegans.
  • Nuts and seeds: 5–7g per 30g serving, better as additions than primary protein sources.

The most important thing is hitting your total daily target with a mix of these sources. Variety provides a broader amino acid profile and ensures you are not missing micronutrients.

Supplementing with whey

Let me be direct: if you are struggling to hit 1.2–1.6g/kg of protein from whole foods alone — and many over-50s are — a whey protein supplement is the most practical, evidence-based solution.
